The short answer: 3 to 5 grams a day, every day, at whatever hour you are most likely to remember. No loading phase is needed, no cycling is needed, and it does not matter whether it is before or after training.
Now the long version, because there is a lot of myth going around.
What exactly does creatine do?
Your muscles use a molecule called ATP to contract. In very short, intense efforts — a set of squats, a sprint, one last push — ATP runs out in seconds. Creatine helps regenerate it faster.
In practice that translates into something modest but real: one or two more repetitions on the hard sets. Repeated over months, that is more training volume, and more well-managed volume is more muscle.
It is not magic. It is one of the few aids whose effect is well documented.
How much creatine should you take a day?
3 to 5 grams a day. A level teaspoon.
If you weigh a good deal more than 90 kg you can go to the top of the range. Below that, 3 grams is enough. Taking more speeds nothing up: the excess is excreted.
Is a loading phase necessary?
No. The loading phase — 20 g a day for a week — only serves to fill the muscle stores faster: in a few days instead of three or four weeks.
The destination is the same. If you are not in a hurry, skip it — and you also avoid the digestive discomfort that loading causes a fair number of people.
What time do you take it?
Whenever you remember. Creatine works by saturation: what matters is that your stores are full, and that depends on taking it every day, not on the particular hour.
The best moment is the one that stops you forgetting. Next to the toothbrush works better than any complicated protocol.
Do you need to take breaks or cycle it?
No need. It creates no dependence and the body does not «get used to it».
Does it retain water? Does it make you fat?
It does retain some water, but inside the muscle, not under the skin. The scale may go up a kilo or two in the first weeks. That is not fat: it is intramuscular water, and visually the effect is more volume, not less definition.
Which type should you buy?
Monohydrate. It is the most studied, the cheapest and the one that works. The «advanced» versions — HCL, ethyl ester, buffered — cost more and have not been shown to be better.
